Postpartum Fitness That Actually Sticks: A Simple, Real-World Roadmap

Postpartum fitness doesn’t need to be perfect; it needs to be repeatable. Here’s a simple path that’s worked for me (10 weeks postpartum) and for others—adjust as needed for your body, your birth, and your life.

1) Start smaller than you think

  • Walking progression: 10 minutes → 12 → 15 → 20 → 30 over as tolerated
  • Let your body tell you what’s appropriate—aim for “easy good,” not “prove a point.”

2) Breathe like your core is 360°

  • Think “expand everywhere” on the inhale: belly, sides, and into your back ribs.
  • On the exhale, imagine a zipper from pelvic floor upward—gentle lift + brace.

3) Mobility that moves the needle

  • Spine: Cat–cow; open book (side-lying or wall variation).
  • Hips/quads: Couch stretch (pad the knee, stay tall).
  • Tip: 1–2 moves, 2–4 minutes each, most days wins.

4) Rebuild core (and keep breathing)

  • Bird dog (hands/knees), dead bug (on back), side plank (knees or feet).
  • Quality > quantity. Stop at first signs of form loss or fatigue.

5) Know your red flags

  • Leaking and pain aren’t “just part of it.” Pull back, modify, and consult a pro.

6) Modify without ego

CrossFit is infinitely scalable. For “Chad” (1,000 step-ups), I did:

  • 14″ box with the baby in a front carrier for 800 reps, then
  • 200 reps at 20″ bodyweight.
    Right choice for this day, this body.

7) Return to intensity thoughtfully

  • Strength often feels okay first; conditioning and pulling volume take longer.
  • Add volume and load gradually; chase consistency, not PRs.

8) The BLGs (Basic Lifestyle Guidelines)

  • Stress: Let “good enough” be good enough. Your to-dos got a new boss (the baby).
  • Sleep: Dark, cool room; simple wind-down.
  • Water: At least ½ bodyweight (lbs) in oz. Sip before + after feedings.
  • Movement: Do something daily—walk, stairs, 4-minute Tabata, gentle mobility.
  • Nutrition: Plan Friday → shop Sat/Sun → prep Sunday. Build meals around protein.

9) Food that’s stupid-easy (and works)

  • Rotisserie chicken + microwave rice + canned green beans
  • Crockpot chicken (dump + go)
  • Grab-and-go: protein bars, whole fruit (apples/bananas/pears), yogurt, cottage cheese.
